Protein Powder: Whey vs. Casein vs. Plant

Protein powder is the best-selling supplement in the world, and the debate over which type is best has outlived several generations of marketing. This article answers the two questions that actually matter: do you need it, and if you buy some, which kind should you get?
First: do you need it at all?
Muscle does not know whether protein came from a chicken breast or a shaker. It responds to total daily protein, spread reasonably across meals, and to the amino acid profile of what you ate. If you hit that from food, powder adds nothing. Studies that compare supplementing with whey against eating the same protein as food find the same muscle gains (Jäger et al. 2017).
Powder earns a place in three situations:
- You fall short. A 90 kg lifter needs about 150 g a day. Three whole-food meals often deliver 100 to 120. A scoop fills the gap cheaply.
- Speed and convenience. A shake within a couple of hours of training is easier to manage than a meal, and whey is one of the fastest-digesting proteins available.
- Appetite in a bulk. Liquid calories are easier to add when you are already full.
It is a tool. Buying one does not mean you have started training properly, and not buying one does not hold you back if you eat well.
What makes a protein "good"
Two properties determine how well a protein builds muscle:
- Leucine content. Leucine is the amino acid that switches on muscle protein synthesis. A meal needs roughly 2 to 3 g of leucine to trigger the full response. Proteins with more leucine per gram do it with a smaller serving.
- Digestibility and amino acid completeness. Scored on scales like PDCAAS and DIAAS, these measure whether all nine essential amino acids are present in the right ratios and how much of the protein is absorbed.
Whey scores at the top on both. Casein and soy are close behind. Single plant proteins tend to be low in one amino acid (lysine in grains, methionine in legumes) and lower in leucine.
Whey
Whey is the liquid fraction of milk, separated during cheese-making, filtered and dried. About 20 percent of milk protein is whey.
Why it works. Whey is 10 to 12 percent leucine by weight, the highest of any common protein, and it digests quickly, producing a sharp rise in blood amino acids within an hour. In head-to-head studies whey stimulates a larger acute muscle protein synthesis response than either casein or soy at matched doses (Tang et al. 2009).
Concentrate vs isolate vs hydrolysate. Concentrate is 70 to 80 percent protein and contains some lactose and fat. Isolate is filtered further to about 90 percent protein with very little lactose. Hydrolysate is pre-digested into smaller peptides and absorbs marginally faster. At matched protein doses they build identical muscle. Choose isolate if lactose bothers your stomach. Hydrolysate is expensive and mostly unnecessary.
Who it suits. Anyone who tolerates dairy and wants the most protein per gram with the fastest digestion. It is the default post-workout choice for a reason, though the "anabolic window" it was marketed around is much wider than an hour. See Protein Timing.
Casein
Casein is the other 80 percent of milk protein. Where whey dissolves, casein forms a gel in the stomach and releases amino acids slowly over six to seven hours.
Why it works. Slow digestion gives a lower but much longer rise in blood amino acids, which suppresses muscle protein breakdown for hours. That makes it a poor choice when you want a fast spike and an excellent one when you will not eat again for a long time.
Before bed. This is casein's real use case. Thirty to forty grams before sleep increases overnight muscle protein synthesis (Res et al. 2012), and a 12-week training study found pre-sleep casein produced greater gains in muscle size and strength than a placebo drink (Snijders et al. 2015). Cottage cheese and Greek yoghurt are mostly casein and do the same job.
Who it suits. People adding a fifth protein feeding before bed, people who go long stretches between meals, and people cutting who want a filling, slow shake. Micellar casein is the form to look for; caseinate is cheaper and digests a little faster.
Plant proteins
Soy. The best single plant protein. Complete, high in leucine, digested well. Over 12 weeks of training, soy protein produced gains in lean mass comparable to whey at matched doses in several trials. The testosterone fear is not supported: a meta-analysis of 41 studies found no effect of soy protein or isoflavones on testosterone or estrogen in men (Reed et al. 2021).
Pea. Rich in leucine and lysine, low in methionine. A 12-week trial comparing pea protein with whey in men doing resistance training found similar increases in muscle thickness (Babault et al. 2015). Pea is the base of most good plant blends.
Rice. Low in lysine, but high in methionine, which makes rice and pea complementary. A study using 48 g of rice protein per day found gains equal to whey (Joy et al. 2013), though the dose used was large.
Hemp, pumpkin, and others. Lower in protein per scoop and lower in leucine; fine as part of a blend, weak alone.
The rule for plant powders. Use a blend or soy, and take a slightly bigger scoop. Because most plant proteins have less leucine per gram, you need about 20 to 30 percent more of them to trigger the same muscle protein synthesis (Pinckaers et al. 2021). Blends of pea and rice, or soy, get you most of the way to whey at only a modestly larger serving.
Head to head, over months
Acute studies favour whey. Long-term studies are less dramatic. When trained people supplement with whey, casein, soy or pea at matched daily protein doses for 8 to 12 weeks, differences in muscle and strength gains are small and often not statistically significant (Lim et al. 2021; Messina et al. 2018). Total daily protein does most of the work. The type of powder is a fine adjustment, not a decisive one.

Reading a label
- Protein per serving divided by serving size. A 30 g scoop should deliver 21 g or more (70 percent). Under 60 percent means fillers.
- Proprietary blends. If the label lists a blend without ratios, you cannot know how much whey versus cheaper protein is inside. Avoid.
- Amino spiking. Some products add cheap amino acids such as glycine or taurine, which count as "protein" on a nitrogen test but do not build muscle. A protein that lists individual free amino acids high in the ingredients is suspect.
- Third-party testing. Informed Sport, NSF Certified for Sport, or similar seals mean batches are tested for contaminants and banned substances. This matters for competing athletes and is reassuring for everyone.

Practical recommendations
- Default choice: whey concentrate, or isolate if lactose is a problem. Cheapest per gram of protein and best studied.
- Before bed: micellar casein, or cottage cheese and Greek yoghurt.
- Plant-based: soy isolate, or a pea and rice blend, at a 25 percent larger scoop.
- Budget: a plain unflavoured concentrate from a reputable brand beats a premium branded blend at three times the price.
- How much: one to two scoops a day, only to fill the gap between food and your target. If you are drinking four shakes a day, fix your meals first.
The bottom line
Total daily protein matters far more than which powder you buy. Whey is the most efficient and best studied, casein is the pick before bed, and plant blends or soy match whey with a slightly bigger scoop. Buy the cheapest reputable option with a clear label and a third-party seal, use it to fill gaps in real meals, and spend the money you save on food.

Frequently asked questions
Do I need protein powder to build muscle?
No. Muscle responds to total daily protein, and food delivers it just as well. Powder earns its place when a meal would otherwise be short, when you need something fast after training, or when you struggle to eat enough protein from whole food.
Is whey better than plant protein?
Per gram, whey stimulates muscle protein synthesis slightly more because it has more leucine and digests faster. Over months of training, studies comparing whey with soy or pea protein at matched doses find similar gains in muscle and strength. Plant blends close the gap; single plant sources like rice or hemp need a larger dose.
What is the difference between whey concentrate and isolate?
Isolate is more filtered: about 90 percent protein with almost no lactose or fat. Concentrate is 70 to 80 percent protein and costs less. They build muscle identically at matched protein doses. Choose isolate if lactose upsets your stomach; otherwise concentrate is fine.
When should I take casein?

Does soy protein lower testosterone?
No. A 2021 meta-analysis of 41 studies found no effect of soy protein or isoflavones on testosterone or estrogen in men. Soy is a complete protein and one of the best plant options.

Check the grams of protein per serving against the serving size (aim for 70 percent or more by weight), look for a third-party testing seal such as Informed Sport or NSF, and be wary of blends that hide the ratio of ingredients or add creatine and amino acids to inflate the protein count.
